Training first thing in the morning without eating is common. For some people, it is convenient. Others prefer it because they simply do not feel hungry before an early workout. And for people using intermittent fasting, training before the first meal of the day may fit naturally into their schedule.
But if your goal is to build muscle and strength, is training fasted actually a mistake?
For years, the conventional recommendation has generally been to eat before resistance training when possible. The reasoning is straightforward: provide the body with energy, make amino acids available, support training performance, and avoid creating a situation in which a demanding workout is performed after hours without food.
That logic makes sense. But recent research suggests the answer is more nuanced than simply saying that fasted training is bad and fed training is good.
The current evidence suggests that resistance training after an overnight fast can still produce meaningful muscle and strength gains. At the same time, that does not necessarily mean training fasted is the optimal choice for everyone.
It is important to define the question before looking at the research.
Most studies examining fasted resistance training are not studying someone who has gone an entire day without eating. They are generally studying anovernight fast.
For example, someone might eat dinner at 7:00 p.m., wake up the next morning, and train at 7:00 a.m. before breakfast. That is very different from someone performing a hard resistance-training session after 16, 18, or 20 hours without food.
That distinction matters because the physiological and practical consequences of fasting become more significant as the fasting period becomes longer.
So when research suggests that fasted resistance training can work, it should not automatically be interpreted to mean that the duration of the fast is irrelevant.
One of the most useful recent papers on this topic was a 2025 systematic review and meta-analysis by Vieira and colleagues examining resistance training performed in the fasted versus fed state.
The researchers included clinical trials that compared the two approaches and measured outcomes including fat-free mass, muscle hypertrophy, body fat, and strength.
The overall result was surprisingly simple.
There were no statistically significant differences between fasted and fed resistance training for fat-free mass, muscle hypertrophy, or strength.
The authors concluded that resistance training performed after an overnight fast appears capable of producing similar adaptations to training performed after eating.
That sounds like a strong argument for fasted training. But there is an important limitation.
The meta-analysis included only four studies, and three of them were judged to have a high risk of bias. The confidence intervals around several of the outcomes were also wide.
In other words, this is not an enormous evidence base demonstrating that meal timing definitely does not matter. It is better interpreted as evidence that we currently do not have convincing evidence that overnight fasted resistance training meaningfully impairs long-term muscle or strength gains.
A separate randomized clinical trial published in 2025 gives us a more direct look at the question.
Researchers assigned young adults to resistance training either after an overnight fast or approximately one to two hours after consuming a carbohydrate-rich meal.
Both groups trained twice per week for 12 weeks.
The researchers measured quadriceps muscle thickness, maximum strength, body composition, and muscle power.
Both groups improved.
Quadriceps muscle thickness increased in both the fasted and fed groups. Bench-press and knee-extension strength increased. Muscle power improved as well.
Most importantly, the researchers found no significant differences between the groups in the adaptations to training.
Again, this does not prove that food before training never matters. The study was relatively small, with 28 participants completing the intervention, and participants trained only twice per week.
But it does reinforce the same basic idea: an overnight fast does not appear to prevent the body from responding to resistance training.
This is where the distinction between what can work and what may be optimal becomes important.
Muscle growth is not determined solely by whether food was present in your stomach when the workout began.
Long-term hypertrophy depends on the training stimulus accumulated over weeks and months, adequate protein intake, sufficient energy availability, progressive training, recovery, and consistency.
That is one reason the fasted-versus-fed differences in these studies may be relatively small.
If two people ultimately consume similar calories and protein, follow the same training program, and consistently produce an adequate training stimulus, the meal immediately preceding the workout may represent only one relatively small variable within a much larger system.
But that does not make the variable meaningless.
Eating before training may still influence how well someone performs during the workout itself.
Consider two lifters who are capable of building muscle while training fasted.
The first person wakes up, drinks some water and coffee, and has an excellent 60-minute workout. Strength is normal, energy is good, and performance does not decline.
The second person attempts the exact same approach but feels flat. Their later sets deteriorate, they complete fewer repetitions, and the quality of the workout consistently suffers.
Those situations should not receive the same recommendation.
If fasted training consistently reduces your training performance, then it can indirectly reduce the quality of the stimulus you are trying to create.
This becomes particularly relevant for longer sessions, high-volume training, demanding lower-body workouts, or athletes training after a much longer fasting period.
Research during Ramadan provides an interesting example.
A 2023 study compared resistance training performed while fasted in the late afternoon with resistance training performed after breaking the fast in the evening. Muscle hypertrophy did not differ significantly between conditions, but the fed group showed greater improvements in squat and deadlift strength.
Ramadan fasting is not equivalent to an ordinary overnight fast. Participants also refrain from drinking during the fasting period, and the fasting duration is considerably longer than simply skipping breakfast before an early workout.
Still, the study illustrates an important principle: the longer and more demanding the fast becomes, the less reasonable it is to assume that training conditions are interchangeable.
Carbohydrates receive much of the attention around pre-workout nutrition because they can support training performance, particularly during longer or higher-volume sessions.
But for someone interested primarily in muscle growth, protein is also relevant.
Resistance training increases the muscle's sensitivity to amino acids, while consuming high-quality protein provides the essential amino acids required for muscle protein synthesis.
This is one reason eating protein reasonably close to training has traditionally been recommended.
That does not mean there is a narrow 30-minute anabolic window that must be hit perfectly. The overall daily protein intake remains much more important than precisely timing a single meal.
But if someone has been asleep and fasting for eight to twelve hours, consuming protein before training is a perfectly reasonable way to ensure amino acids are available around the training session.
And if the person is willing to consume amino acids before training, there is generally little reason to choose BCAAs instead of a complete high-quality protein source.
BCAAs provide leucine, isoleucine, and valine, but muscle protein synthesis requires all of the essential amino acids. A complete protein such as whey therefore provides the BCAAs while also supplying the remaining essential amino acids needed to build new muscle protein.
This is another reason some people deliberately train without eating.
Fasted exercise can increase fat oxidation during the workout. In simple terms, the body may use a greater proportion of fat for fuel while exercising.
But burning more fat during a particular workout is not the same thing as losing more body fat over time.
Body-fat loss ultimately depends far more on sustained energy balance across days and weeks.
Interestingly, the 2025 meta-analysis did report a statistically greater reduction in body-fat mass with fasted resistance training. However, given that only four studies were included, three carried a high risk of bias, and the overall evidence base is small, that finding should be interpreted cautiously rather than treated as proof that fasted lifting is superior for fat loss.
Choosing fasted training solely because you believe it will dramatically accelerate fat loss is therefore difficult to justify from the current evidence.
For most lifters trying to maximize muscle and strength, there is no obvious advantage to deliberately avoiding food before training.
If eating before the workout improves your energy, allows you to train harder, or simply makes the session feel better, then eating is the sensible choice.
But that is different from saying everyone must eat before lifting.
If you train early in the morning, dislike eating before exercise, and consistently perform well after an overnight fast, the existing evidence does not suggest that you need to force down a meal because your muscles will otherwise fail to grow.
The practical decision should be based partly on what happens to your performance.
If your strength, repetition performance, concentration, and overall training quality remain high, fasted training can be a reasonable option.
If performance consistently suffers, eating beforehand becomes an easy variable to change.
This is similar to many training and nutrition questions: the goal is not to identify a rule that every person must follow. The goal is to understand which variables materially affect the outcome.
That same principle applies when evaluating an entire training plan. A program should be judged by the adaptations it produces over time, not by whether every individual variable conforms to a supposed universal rule. The fasted-versus-fed debate is a good example of how one small detail can receive disproportionate attention.
For long-term muscle growth, the larger questions remain far more important.
Are you performing enough productive resistance training? Are you progressively challenging the muscles? Are you training hard enough? Are you eating sufficient protein and total calories for your goal? Are you recovering well enough to repeat high-quality training?
Those factors will almost certainly have a greater influence on your results than whether you ate breakfast immediately before one particular session.
This also fits with what we see in the research on training to failure. Individual tactics matter, but they need to be viewed within the larger training system rather than treated as isolated requirements.
The current fasted-training literature is still relatively limited, so stronger research could refine these recommendations in the future. Based on the evidence we have now, however, the most defensible conclusion is straightforward:
Training after an overnight fast does not appear to prevent muscle or strength gains. But if eating before training improves your performance, there is little reason to avoid it purely for the sake of training fasted.
In other words, you do not need to fear fasted training. You also do not need to romanticize it.
Nutrition timing is one variable. Effective training requires all of the variables to work together.
